If you are new to squatting, the goblet squat is the exercise you should start with. You hold a single dumbbell or kettlebell up against your chest, and that one change fixes a surprising number of problems at once. The weight in front acts as a counterbalance, so you can sit down between your hips and stay upright without falling backward. It teaches you where the bottom of a squat actually is, keeps your chest tall, and reminds you to brace, all without a bar loading your spine. It is the closest thing to a squat that teaches itself.

Why the goblet squat works so well
The hardest part of learning to squat is balance. A barbell sits on your back, behind your centre of mass, so if you sit down too far your body tips backward and you compensate by leaning forward or cutting the squat short. Beginners feel this instantly and never get to a good position.
A goblet squat flips that. The weight sits in front of you, at chest height. As you lower down, that load acts as a counterweight that pulls you into an upright, balanced position rather than out of one. You can sit straight down between your hips, keep your chest tall, and reach real depth without any of the tipping. In other words, the tool does part of the coaching for you.
The weight in front lets you sit back and down while staying upright. Many people who cannot reach a clean depth with an empty barbell hit it easily the first time they hold a weight at their chest.
How to hold the weight
The hold is the whole trick, and it is where the name comes from. You cradle the weight like a heavy goblet you do not want to spill.
- Cup a dumbbell or kettlebell. With a dumbbell, hold it vertical and cup your hands under the top plate. With a kettlebell, grip the horns of the handle. Either way the weight sits against your upper chest.
- Keep it high and close. The weight should rest near your collarbone, tight to your body. The further it drifts away from your chest, the harder your upper back has to fight to keep you upright.
- Tuck your elbows down. Point your elbows toward the floor, not out to the sides. This keeps your torso tall and braced and stops the weight sagging forward.
- Brace before you move. Take a breath into your belly and tighten your midsection as if bracing for a light push. Hold that through the rep.
The squat itself
With the weight set, the squat is straightforward, and the goblet position gives you a couple of built in cues you do not get with a bar.
- Stand around shoulder width, toes turned out slightly, whatever lets you sit down comfortably.
- Sit down and back together. Break at the hips and knees at the same time, keeping your chest tall.
- Descend under control, around 2 seconds down, letting your knees travel forward over your toes as your hips sink.
- At the bottom, let your elbows lightly touch the inside of your knees. This tells you the depth is there and reminds your knees not to cave inward.
- Drive up through your whole foot, standing tall without locking out hard or leaning back at the top.
Aiming to gently touch your elbows to the inside of your knees at the bottom does two jobs at once. It confirms you have reached a useful depth, and it gives your knees a target to track toward so they do not collapse inward.
How deep and how to know it is working
Aim to reach at least the point where your thighs are parallel to the floor, and deeper if you can control it with your heels flat and your spine neutral. Depth is not vanity here. Training the squat through a fuller range has been shown to build the glutes and adductors more than stopping short, so a controlled deep goblet squat is genuinely productive, not just a form drill.
You should feel this mostly in your quads and glutes, with your upper back working quietly to hold you tall. If you feel it mainly in your lower back, the weight has probably drifted away from your chest or your brace has slipped. Pull the weight back in, reset your breath, and the load moves back to your legs where it belongs.
Heels popping up or a lower back that rounds at the bottom usually points to ankle or hip mobility, not weakness. Try a slightly wider stance or more toe flare first. A small heel lift, such as standing on a thin plate, can also help you reach depth while you work on mobility separately.
When and how to progress past it
The goblet squat is a real strength exercise, not only a stepping stone. You can train it for months, adding weight, reps, or slowing the tempo. But there is a ceiling: at some point the weight you can squat outgrows the weight you can hold at your chest, and your grip and upper back give out before your legs do.
That is your signal to move on. When a goblet squat is limited by holding the weight rather than by your legs, graduate to a barbell version. The front squat is the natural next step, because the bar sits in front like the goblet and keeps you upright. From there the back squat lets you load the most. The pattern you built with the goblet squat carries straight over.
