Flexible dieting, better known as if it fits your macros (IIFYM), is the idea that no single food is good or bad on its own. What matters is whether it fits inside your daily targets for protein, carbohydrate, and fat. Hit those and the calories take care of themselves, so a square of chocolate is not a moral failure and a plate of broccoli is not a magic bullet. That is a genuinely useful reframe, and most of it holds up. But the slogan oversells one part and quietly ignores another, and both catches matter for whether you actually get the result you want.

Can you really eat anything? Yes, and no
Here is the honest answer split in two, because the slogan blurs them together. For the number on the scale and for how much muscle versus fat you carry, the answer is mostly yes. If two people eat the same calories and the same protein, one from mostly whole foods and one with more treats folded in, their weight and body composition changes end up remarkably similar. Calories and protein are doing the heavy lifting, not the specific foods.
For everything else, the answer is no. Fitting your macros tells you nothing about your fibre, your vitamins and minerals, or how full a meal keeps you. A day of sweets and refined snacks can technically hit 150 grams of protein and land your calories perfectly while leaving you hungry two hours later, low on fibre, and short on the micronutrients that whole foods carry. You will not gain fat from it if the calories fit, but you will feel worse, recover worse, and find the plan much harder to sustain. So you can eat anything, but you should not eat only anything.

What the research actually shows
Two lines of evidence back the core claim. First, when researchers hold calories and protein equal but change the macro split, weight loss comes out similar. The large POUNDS LOST trial randomised 811 adults to four diets with very different fat, protein, and carbohydrate ratios and found that after two years the amount of weight lost was about the same across all of them. The composition was not the deciding factor once calories were set.
Second, a randomised controlled trial compared a flexible diet against a rigid, meal-plan diet in resistance-trained people at identical calories and protein. Both groups lost the same fat, and almost all of the weight lost was fat rather than muscle. The interesting part came afterwards: in the ten weeks following the diet, the flexible group tended to keep their results and even added a little lean mass, while the rigid group drifted back. Same short-term result, better staying power for the flexible approach.
Once calories and protein are set, the exact foods and ratios barely change your body. What changes your result is whether you can keep going, and flexibility helps most people keep going.
Where flexible dieting goes wrong
The freedom gets misread as a free-for-all. The classic failure is treating if it fits your macros as if it means you should build your day around fitting in treats, then wondering why you are starving and cranky by evening. The macros fit, but the food does the opposite of what a good diet should: it leaves you hungrier per calorie, so you white-knuckle the deficit instead of coasting through it.
The second failure is ignoring fibre and micronutrients because they are not one of the three macros you are tracking. Fibre in particular is easy to undershoot on a treat-heavy day, and it is one of the biggest drivers of feeling full and keeping digestion comfortable. This applies to everyone regardless of how they eat. If you eat plant based, the good news is that beans, lentils, tofu, tempeh, whole grains, and vegetables tend to be naturally high in fibre and micronutrients, so a whole-food plant plate covers these gaps easily. If you eat animal foods, you still need to build the plate around vegetables, fruit, and whole grains rather than leaning on lean meat and dairy alone.
A day that hits your macros purely on refined snacks is a defeat that looks like a win on the tracker. You did not gain fat, but you set yourself up to be hungry, low on fibre, and more likely to quit.
How to run flexible dieting well
The version that works for almost everyone is sometimes called the 80/20 approach. Fill most of your intake with foods that are filling and nutritious, then spend what is left on whatever you enjoy. You keep the guilt-free flexibility while getting the fullness, fibre, and micronutrients that make a diet easy to live with.
- Set protein first. Aim for a protein target around 1.6 to 2.2 grams per kilogram of body weight, then build meals around it. Protein is the macro that protects muscle and keeps you full, so it is non-negotiable.
- Fill roughly 80 percent with whole foods. Vegetables, fruit, whole grains, legumes, and your protein sources. This covers fibre and micronutrients without you having to track them separately.
- Spend the last 20 percent freely. Chocolate, crisps, a glass of wine, a slice of cake. If it fits the remaining calories and macros, it fits your goal. No guilt required.
- Check fibre once, not obsessively. Aim for roughly 25 to 35 grams a day. If your whole-food base is solid, you will usually hit it without effort.
- Judge it by the trend, not the day. One day that is all fun foods will not undo anything. Consistency across weeks is what moves the needle.
Done this way, flexible dieting is less a diet and more a durable way of eating. You get the psychological win of no banned foods, the physical win of a well-fed body, and the practical win of a plan that survives birthdays, holidays, and ordinary bad days. That durability, more than any clever ratio, is what makes it work.
