Collagen is sold as a fix for wrinkles, sore knees, weak nails, and almost anything else you can put a before and after photo next to. Some of that is real. Most of it is hope with a nice label. This is what the actual trials show, and what they do not.
The short version
- Collagen is just protein. Your gut breaks it into amino acids and small peptides, so a collagen pill does not travel to your face and rebuild it directly.
- For skin hydration and elasticity, pooled trials do show a small real benefit, but the strongest effects come from industry-funded studies, and independent trials often show little to nothing.
- For joint and tendon support, the evidence is more interesting: taking collagen or gelatin before loading the tissue may nudge the body to build more.
- There is no serious safety concern at normal doses. The real cost is the price tag, often much more than plain protein would cost you.
- If your total protein intake is low, fixing that will do more for you than any collagen brand. Talk to your doctor before adding supplements if you have a health condition.
What collagen actually is
Collagen is the main structural protein in your body. It is the scaffolding in your skin, tendons, ligaments, bone, and cartilage. When people talk about supplements, they almost always mean hydrolysed collagen (also sold as collagen peptides), which is collagen broken into shorter chains so it dissolves in a drink.
Here is the honest starting point that most adverts skip. When you swallow collagen, your digestive system does not send it to your knees or your face intact. It breaks it down into amino acids and small peptides, the same way it handles a chicken breast or a scoop of pea protein. So the simple story, drink collagen and it becomes skin, is not how the body works.
Collagen is a protein source with an unusual amino acid profile. Any benefit has to come from how your body uses those building blocks, not from the powder magically arriving where you want it.
Skin: a small, real, but funded effect
Skin is where collagen has the most trial data, and the picture is genuinely mixed. Several randomized controlled trials over 8 to 12 weeks report better hydration, elasticity, and slightly reduced wrinkle depth versus placebo. Reviews that pool these trials tend to find a small positive effect.
But there is a catch you deserve to know about. A 2025 systematic review in the American Journal of Medicine pooled the randomized trials and found that when the analysis was limited to independent, non industry funded studies, the benefit largely disappeared. Much of the published evidence comes from studies paid for by companies that sell collagen, which is a known source of bias.

Before you trust a headline, check three things: was it placebo controlled, how many people were in it, and who paid for it. A small company-funded trial is a hint, not proof.
Joints and tendons: the more interesting case
For connective tissue, the evidence is arguably more compelling than for skin, partly because there is a plausible mechanism. Some trials in people with knee pain and in athletes with activity related joint pain report modest reductions in pain and better function with daily collagen peptides. The effects are real but usually small, and not everyone responds.
The most interesting finding is about timing. In a controlled crossover study, taking vitamin C enriched gelatin about an hour before a short bout of loading (six minutes of rope skipping) roughly doubled a blood marker of collagen synthesis compared with placebo. The idea is that you flood the bloodstream with collagen building blocks right when you then stress the tissue, so the body has raw material on hand to build.
If you are going to try collagen for tendons or joints, the evidence favours taking it (with vitamin C) shortly before you load the tissue, for example before rehab or training, rather than randomly during the day.
This is promising, not settled. Most of these studies are small and short. It is fair to call tendon and joint support the strongest case for collagen, while being honest that we are still early.
The comparison nobody sells you: plain protein
Here is the question that matters for your wallet. Collagen is a protein. Would you get most of the benefit from simply eating enough protein of any kind? For muscle and general health, the answer is largely yes, because collagen is actually a low quality muscle protein (it lacks some essential amino acids). Its unusual amino acids, glycine and proline, are the reason it is studied for connective tissue specifically.

Collagen only comes from animals (skin, bone, fish). There is no such thing as vegan collagen you can eat. "Vegan collagen builder" products give you vitamin C and amino acids to support your own collagen making. If you eat plant based, a normal high protein diet plus vitamin C covers the same ground.
So, is it worth it?
A fair, honest verdict:
- For skin, there may be a small benefit, but the strongest studies are company funded and independent trials are underwhelming. Manage your expectations.
- For tendons and joints, the case is more promising, especially taken with vitamin C before loading the tissue. Worth a trial if this is your goal.
- For muscle, plain complete protein (whey, soy, or a varied diet) beats collagen and usually costs less.
- It is safe at typical doses, so the main risk is spending money on a modest or uncertain effect.
Give it a fair test: 10 g a day for at least 8 to 12 weeks, ideally with vitamin C and timed before training if joints are the goal. Track something specific (pain, a skin measure you care about). If nothing changes, you have your answer and can stop.
