Two people can have the same one-rep max and perform completely differently on a court, a track, or the first few inches of a heavy pull. The difference is how quickly they can express that strength. Most real athletic movements, a jump, a sprint step, a punch off the line, happen in a fraction of a second, far too fast to ever reach your true peak force. Speed work is how you train the missing skill: producing a lot of force now, not eventually. That is explosive strength, and almost everyone under-trains it.

- Explosive strength is how much force you can produce quickly, measured by something coaches call rate of force development.
- Most athletic actions last under a third of a second, less time than it takes to reach your maximum force, so speed of force matters as much as peak force.
- You build it by moving loads with maximal intent: pushing lighter weights, jumps, and throws as fast as you possibly can.
- Power peaks at moderate loads moved fast, not at your heaviest grind. Ballistic and jump work sit at the sweet spot.

Strength you can use in a hurry
Maximal strength is the most force you can produce if you have all the time you need, like a slow, heavy squat that takes a couple of seconds to grind out. Explosive strength is different. It is how much force you can produce in the tiny window an athletic movement actually gives you.
Coaches measure this as rate of force development, meaning how steeply your force rises in the first fractions of a second. And that window is genuinely tiny. Many sporting actions, a jump, a change of direction, the drive off a starting block, are complete in under a third of a second, well before your muscles could ever reach their true peak force. So two lifters with the same one-rep max can perform very differently, because one gets to high force faster than the other.
Maximal strength is your ceiling given unlimited time. Explosive strength is how much of that ceiling you can reach in a split second. Sport lives almost entirely in the second one.
Why power lives at moderate loads
There is a trade-off built into your muscles. Very heavy loads move slowly, and very light loads move fast but produce little force. Power, meaning force times speed, is highest somewhere in the middle, when a moderate load is moved quickly. Research on developing maximal power points to this middle zone as the most potent place to train for explosiveness.
This is why grinding your absolute heaviest weights is not, by itself, the best way to get more explosive. The load is so heavy it forces everything to slow down. To train power, you want loads light enough to move genuinely fast, but heavy enough to matter, driven with everything you have.

The magic ingredient is maximal intent. Even a moderate weight builds power only if you try to move it as fast as humanly possible. Half-hearted speed reps train very little.
The main tools for speed work
Speed work is not one exercise. It is a family of methods that all share the same idea: produce force fast.
- Jumps and plyometrics. Box jumps, broad jumps, and hops teach your body to produce force explosively and to use the quick stretch before a movement. Land softly and treat each rep as a quality effort, not a conditioning grind.
- Throws. Med-ball chest passes, slams, and overhead throws let your upper body accelerate all the way through without having to slow down to protect a joint. Great for building power you can actually release.
- Speed lifts with moderate load. Take a lift you know well, load it to a moderate weight, and move it as fast as you can for low reps. Speed squats and speed bench are classic examples. The bar should visibly fly.
- Weightlifting-style movements, if coached. Cleans, snatches, and their simpler variations are powerful tools for explosiveness, but they are technical. Learn them with good coaching, or substitute jumps and throws that give much of the benefit with less skill required.
- Short sprints and accelerations. Sprinting is one of the most explosive things the human body does. A few short, fully recovered sprints train rate of force development for the whole lower body.
Speed work only works when you are fresh. Once bar speed drops or your jumps get lower and sloppier, the explosive quality is gone and you are just building fatigue. Keep reps low and rest generous.
Speed work adds to strength, it doesn't replace it
It would be a mistake to read all this as permission to drop heavy lifting. Maximal strength is the foundation that power is built on. A stronger muscle has more force available to express quickly, so raising your maximal strength raises the ceiling that speed work then teaches you to reach faster.
The best explosive athletes train both. They keep getting stronger with heavier work, and they train the skill of expressing that strength fast with speed and jump work. Neither one alone gives you the full picture. Someone very strong but slow leaves power on the table; someone fast but weak has little force to accelerate.

How to fit speed work into your week
You do not need a separate power program to get most of the benefit. A little speed work, placed well, goes a long way.
- Do it when you are fresh. Put speed work early in a session, after your warm-up but before you fatigue on heavy lifts. Explosive quality lives at the start, not the end.
- Keep sets short and reps crisp. Think 3 to 5 reps for speed lifts and jumps, or a handful of hard throws or short sprints. Stop a set the moment speed drops.
- Rest fully between efforts. Power reps are cheap on the muscles but demanding on the nervous system. Rest long enough that every effort is a true maximum. Rushing turns speed work into conditioning.
- Pair it with your strength training. Two short doses a week, alongside your normal heavy lifting, is enough for most people to feel more explosive within a couple of months.
You do not need Olympic lifts on day one. Begin with low-impact jumps, med-ball throws, and moderate-load speed reps on lifts you already know. Build up landing volume and complexity gradually to protect your joints.
