Body recomposition, or recomp, is the idea that you can build muscle and lose fat at the same time instead of doing a bulk and a cut in separate blocks. It sounds like having it both ways, and the internet treats it as either magic or a myth. The honest answer sits in between. Recomp is real and well documented, but the size of the effect depends heavily on where you are starting from. Understanding that one point saves you from picking the wrong strategy and blaming yourself when the mirror barely moves.

What recomposition actually means
The traditional model splits the year into phases. You eat in a surplus to build muscle (a bulk), accepting some fat gain, then eat in a deficit to strip that fat (a cut), accepting some muscle loss. Recomp asks whether you can skip the back and forth and do both jobs at once, usually at or near your maintenance calories.
The reason people doubt it is that building muscle and losing fat pull in opposite directions energy wise. Building tissue tends to want extra energy, while losing fat requires a shortfall. Recomp works because your body can, under the right conditions, pull the energy for new muscle out of your fat stores. You are effectively feeding your muscle with your own body fat. The catch is that this only happens efficiently in some people, and understanding who is the whole game.
Who recomp actually works for
Recomp is not equally realistic for everyone. A 2020 review in the National Strength and Conditioning Association's journal laid out the groups where it reliably happens, and the pattern is consistent across the research.

If you are new, coming back, or carrying extra fat, recomp is one of the best deals in training: you can look leaner and more muscular over the same months. If you are already lean and have trained hard for years, recomp still happens but crawls, and a focused bulk or cut will usually get you where you want faster.
Protein does the heavy lifting
If there is one lever that decides whether recomp works, it is protein. When you eat in a slight deficit or at maintenance, adequate protein is what tips your body toward keeping and building muscle while it burns fat, instead of breaking muscle down for fuel.
A well-known trial published in the American Journal of Clinical Nutrition put young men through four weeks of hard training in a large calorie deficit. The group eating 2.4 grams of protein per kilogram of body weight gained about 1.2 kilograms of lean mass and lost more fat, while the lower-protein group merely held their muscle. Both groups got equally stronger. That is recomp in a controlled setting, and protein was the difference maker.
You do not need that much day to day. For most people aiming to recomp, 1.6 to 2.2 grams per kilogram of body weight is a sensible target, spread across three or four meals. Hit that, and the training does the rest.
Plant-based eaters can hit these numbers well. Tofu, tempeh, seitan, lentils, chickpeas, black beans, edamame, and soy milk are all solid sources. Firm tofu carries roughly 17 grams of protein per 100 grams, tempeh about 19, cooked lentils around 9, and seitan can reach 25. Spread across the day and paired with beans and grains, plant protein supports recomp just as well. You may simply eat a slightly larger volume of food to reach the same total.
Training and calories: how to set it up
Protein is the material, but hard resistance training is the signal that tells your body to spend that material on muscle rather than storing it. Without progressive overload, extra protein just gets used for energy. The training rules for recomp are the same rules that build muscle in any phase.
Train for growth
Take most sets close to failure, cover each muscle group two or three times a week, and land somewhere around 10 to 20 hard sets per muscle group per week. Add a little weight or a rep or two over time. This is the non-negotiable engine. Cardio helps your calorie balance and health, but it does not build the muscle side of the equation, so it supports recomp rather than driving it.
Set calories at or just below maintenance
Recomp usually works best at maintenance or a small deficit of maybe 200 to 300 calories per day. A larger deficit tilts you toward fat loss with less room to build, which is fine if fat loss is the priority but then you are really just cutting. Leaner and more experienced lifters sometimes do better hovering right at maintenance, letting fat drift down slowly while muscle inches up.
Eating in a big deficit and expecting to build noticeable muscle. The deeper you cut, the harder muscle gain gets. If your fat is high you can get away with more, but for most people trying to build, a modest deficit or maintenance protects the muscle side. Chasing fast fat loss and fast muscle gain at once usually gives you neither.
Why the scale will lie to you
The most demoralising thing about recomp is that your body weight can barely move for months. You are adding a little muscle and losing a similar amount of fat, so the scale sits nearly flat while your body actually changes shape underneath. People quit here, convinced nothing is happening, when in fact it is working exactly as intended.
The fix is to stop relying on one number. Track a few things instead, and judge progress over weeks, not days.
- Progress on your lifts. Adding weight or reps over time is the clearest sign you are building muscle, and it is hard to fake.
- Waist measurement. A shrinking waist at a steady body weight almost always means fat down and muscle up.
- Photos in the same light and pose, every two to four weeks. Slow change is invisible day to day but obvious across a month.
- How your clothes fit. A belt notch or a looser waistband tells you more than the scale during recomp.
Recomp is measured in months, not weeks. Beginners see the fastest and most dramatic changes because everything is responsive at once. If you are past that stage, expect it to be slow but steady. The people who succeed are the ones who trusted the process long enough to let it show.
