The best hip mobility drills for deeper squats

If your squat stalls at parallel, your hips are usually part of the story. Here are the drills that actually change how deep you can sit, why they work, and how to program them so the gains stick.

A squat that stops at parallel and refuses to go lower is rarely a strength problem. It is usually a room problem: your joints do not have the range to let you sit deeper. The hips and ankles are the two biggest culprits. The good news is that range of motion responds to training. Stretch and drill the right way for a few weeks and a deeper squat is genuinely available to most people. Here is what works and what is a waste of time.

The short version

  • Squat depth is limited mostly by **hip flexion, ankle dorsiflexion and hip external rotation**, not by how strong your legs are.
  • Range of motion is trainable. Stretching consistently for two weeks or more reliably increases a joint's range.
  • Most of the improvement is your body tolerating a deeper position, not muscles physically lengthening. That is still real, usable range.
  • Do a handful of targeted drills, most days, and load the deep position under the bar so the range transfers to the squat itself.

What actually stops you sitting deeper

To reach a deep squat, three things have to happen at your hips and ankles at once: your thigh has to fold up toward your torso (hip flexion), your shin has to travel forward over your foot (ankle dorsiflexion), and your hip has to open outward a little so your knees can track over your toes (hip external rotation). If any of these runs out of room, something else has to give, and usually that is your lower back rounding or your heels lifting.

Research on squat depth backs this up. Studies measuring joint range against how deep people can squat find ankle dorsiflexion and hip flexion range are significantly associated with squat depth. In plain terms: the deeper you want to go, the more room you need at those specific joints.

Hips are not the whole story

Ankles matter just as much as hips, and sometimes more. If your heels lift or your torso pitches forward hard, add ankle work alongside the hip drills below. A deep squat needs both doors open.

Can you actually change your range?

Yes, and this is the part that gets misunderstood. Systematic reviews of stretching find that training a joint's range for two weeks or more reliably increases it. The interesting finding is why. Much of the gain is not the muscle physically getting longer. It is your nervous system becoming more comfortable in a stretched position, so you tolerate more range before your body puts the brakes on.

That distinction does not make the range fake. Improved stretch tolerance shows up as a deeper, more stable squat you can actually use. It just tells you how to train: you need to visit the deep position often, and you need to feel safe there, which is why loading the bottom of the squat matters as much as stretching.

The practical takeaway

Consistency beats intensity. A few minutes of the right drills most days, plus regularly sitting in the bottom of a loaded squat, changes your range faster than one brutal stretching session a week.

The drills that earn their place

These five target the specific ranges a deep squat demands. Do them as a short daily circuit, or as your squat warm-up. None of them needs equipment beyond something to hold for balance.

  1. Deep squat hold (the goblet squat sit). Hold a light weight at your chest, sit into the deepest squat you can control, and stay there for 30 to 60 seconds, breathing and gently pushing your knees out. This is the single most specific drill: it trains tolerance in the exact position you want. Do 2 or 3 holds.
  2. 90/90 hip rotations. Sit on the floor with one leg bent in front at 90 degrees and the other bent out to the side at 90 degrees. Rotate slowly from one side to the other, spending time at each end. This opens up hip internal and external rotation, the range that lets your knees track out. 8 to 10 slow reps per side.
  3. Half-kneeling hip flexor stretch. Kneel on one knee, other foot in front, and gently push your hips forward, squeezing the glute of the down leg. Tight hip flexors pull you into a forward lean and limit depth. Hold 30 to 45 seconds per side.
  4. Frog stretch. On all fours, widen your knees, keep shins in line, and rock your hips slowly back toward your heels. This directly opens up the adductors (inner thigh) and hip flexion needed to sit between your legs. Rock for 45 to 60 seconds.
  5. Knee-to-wall ankle drill. Facing a wall, drive your front knee forward over your toes to touch the wall while keeping the heel flat, then edge the foot back to find your limit. This is the ankle half of the equation. 10 slow reps per side, and note if one ankle is tighter.

How to program it so it sticks

Drills alone drift back if you never use the range under load. The pattern that works is: open the range, then own it under the bar. Here is a simple weekly structure to layer on top of your normal training.

Don't chase depth you cannot control

A deeper squat is only worth it if you can keep a neutral spine and heels down. If depth only comes by rounding your lower back or lifting your heels, back off, keep drilling the range, and let load stay light until the position is stable. Pain is a stop sign, not something to stretch through.

Common mistakes that stall progress

  • Only stretching, never loading. Passive range you never use under a bar tends to fade. Sit in a loaded deep squat regularly to keep it.
  • Ignoring the ankles. People blame their hips for a problem that lives at the ankle. If your heels lift, prioritise the knee-to-wall drill.
  • One long session a week. Range of motion responds to frequency. Short and daily beats long and rare.
  • Forcing depth with a rounded back. That is not more mobility, it is borrowing range from your spine. Keep depth honest.
  • Expecting overnight change. Give it a few weeks of consistent work before judging whether it is working.

Questions people ask

How long until my squat gets deeper?
Most people notice a change within two to four weeks of consistent daily work, which lines up with the stretching research showing a joint's range improves after about two weeks of regular training. Bigger changes take a couple of months.
Is it my hips or my ankles limiting my squat?
Often both. A quick check: if your heels lift or your torso pitches far forward, suspect the ankles. If your knees cave in or you cannot sit between your thighs, suspect hip rotation and the inner thigh. The knee-to-wall test isolates the ankle.
Should I stretch before squatting or after?
Do gentle dynamic drills and a few deep-squat holds before you lift to prime the position. Save longer static holds for after training or a separate time, since long static stretching right before heavy lifting can briefly reduce power.
Can everyone reach a full deep squat?
Most people can get meaningfully deeper with consistent work, but bony hip anatomy varies from person to person and sets a hard ceiling for some. Aim for the deepest position you can control with good form, not a picture-perfect depth that may not suit your hips.
